The short answer

  • Couch to 5K uses run/walk intervals three times a week, building to 30 minutes of non-stop running, which is about 5K for most people.
  • The pace should be easy enough to talk. Most beginners fail by running too fast, not too far.
  • Repeating a week is normal. If you're starting from little or no exercise, do a 4-week Walk to Run block first.

Couch to 5K is popular for a reason: it takes running in small, survivable pieces. You alternate short runs with walking breaks, and each week the runs get a little longer. The original NHS version runs three times a week over 9 weeks and starts with 1-minute runs and 90-second walks (NHS). The plan below is Forma's slightly faster 8-week version.

The 8-week Couch to 5K plan

Do three sessions a week with a rest day between each. Every session starts with a 5-minute brisk walk and ends with a 5-minute walk to cool down.

How fast should you run?

Slower than you think. Couch to 5K is about time on your feet, not speed. A good test: you should be able to speak in full sentences while running. If you can't, slow down. Easy running also builds the aerobic base that makes faster running possible later; our Zone 2 guide explains why.

What if a week feels too hard?

  • Repeat the week. The NHS notes the plan can take 9 weeks or longer, and there's no penalty for taking more time.
  • Slow down before you stop. Most people can run longer than they think at a gentler pace.
  • Don't skip rest days. Bones, tendons and joints adapt more slowly than your heart and lungs.
  • Start even easier. If week 1 feels impossible, do Walk to Run first (below).

Not ready yet? Start with Walk to Run

If you're coming from little or no exercise, spend four weeks building up first:

WeekEach session (3 per week)
1Brisk walk for 25 minutes
2Walk 4 min, easy jog 1 min — repeat 5 times
3Walk 3 min, easy jog 2 min — repeat 5 times
4Walk 2 min, easy jog 3 min — repeat 5 times

How this fits the activity guidelines

Canada's 24-Hour Movement Guidelines recommend at least 150 minutes a week of moderate-to-vigorous aerobic activity for adults (CSEP). Three Couch to 5K sessions of about 30–40 minutes each puts you right around that. Add two short strength sessions a week to meet the muscle-strengthening part of the guidelines; progressive overload shows how to keep them effective.

Beginner running tips

  • Wear comfortable running shoes that fit well; you don't need anything fancy to start.
  • Run at a time you can protect. Consistency beats the perfect plan.
  • Use a timer that tells you when to run and walk so you're not staring at your watch.
  • Finished? Your next step can be a First 10K plan, simply running 3 times a week to keep your fitness, or building more easy mileage with Zone 2 training.
  • Running to lose weight? Running helps, but food matters more. Pair the plan with a moderate calorie deficit.

Frequently asked questions

Can I really run 5K after 8 weeks?

Most people who start from walking can run for 30 minutes by the end, which is roughly 5K at an easy pace. Some people need a few extra weeks, and that's completely fine.

How many times a week should I do Couch to 5K?

Three times a week, with a rest day between runs. The NHS version uses the same three-runs-a-week schedule.

Can I do Couch to 5K on a treadmill?

Yes. The intervals work the same indoors. Some runners set a slight incline (around 1%) so it feels more like running outside.

What if I miss a session?

Just pick up where you left off. If you've missed more than a week, repeat the last week you completed.
